Dumbbell Only Workout Plan

One pair of dumbbells, three sessions, no rack and no machines.

Who it’s for

For training at home, or in a hotel gym with a dumbbell rack and not much else. It was written for women training at home, and the programming works for anyone with dumbbells — the movements and rep ranges are not gendered. Nothing here needs a bench you cannot substitute or a machine you will not find.

How the week runs

Lower, upper, then full body, with a rest day between each. Because you cannot keep adding plates the way you can on a barbell, progression comes from reps first: work to the top of the range on every set, then move to the next dumbbell up and start again at the bottom.

All 3 sessions and 15 exercises, exactly as they arrive in the app. Rep ranges and rest are the defaults — change any of them once it is yours.

Frequently asked questions

Can you build muscle with only dumbbells?

Yes. Muscle responds to hard sets close to failure, not to the equipment. The real limit is that dumbbells jump in large increments, which is why you chase reps between jumps.

What weight dumbbells do I need?

A pair you can get about 12 reps with on a goblet squat and about 8 on a press. Adjustable dumbbells are worth more than any other home purchase because they solve the increment problem.

How do I progress without heavier weights?

Add reps to the top of the range, then add sets, then slow the lowering phase. Gym Journal suggests the increase when your logged sets say you have earned it.
