Beginner Workout Plan

Three days a week, machines and dumbbells first, and nothing you need to be shown twice.

Who it’s for

This is for your first few months in a gym. It leans on machines and dumbbells rather than free-weight barbell work, not because barbells are bad but because the fastest way to quit is to spend your first month afraid of the squat rack. You will add barbell lifts soon enough; the point now is to turn up three times a week without dreading it.

How the week runs

Three sessions run in order with a rest day between each — Monday, Wednesday, Friday is the standard. Each covers the whole body in five exercises. Add a small amount of weight whenever you finish every set at the top of the rep range, which is the entire progression rule you need for a while.

All 3 sessions and 15 exercises, exactly as they arrive in the app. Rep ranges and rest are the defaults — change any of them once it is yours.

Frequently asked questions

How long until I see results?

Strength moves within two to three weeks. Visible change takes closer to two to three months, which is why logging matters — the numbers move long before the mirror does.

Should a beginner use machines or free weights?

Both, in that order. Machines let you train hard while you are still learning to control the load; dumbbell and barbell work goes in as the movements start to feel automatic.

How much weight should I start with?

Light enough to finish every set with two or three reps still in you. Add weight when all sets hit the top of the range. Starting too heavy is the most common way a first month goes wrong.
